A CrossFit program builds raw output, but it rarely develops the steady-state aerobic base you need to sustain 8-12km of running inside a race. 1. The Pacing Teacher

2. The Station Grinder

3. The Running Sandwich
Run 2km at moderate effort (roughly 70% max heart rate). Complete 3 rounds of: 15 Sled Push equivalents (use a loaded barbell drag or a weighted prowler), 20 Wall Balls, 15 Burpees. Run 2km at the same pace you started.
Your target is matching your first and second run splits within 15 seconds. If your second 2km is more than 30 seconds slower, you went too hard on the stations. That's the lesson you're here to learn.
4. The Mental Breaker
This one is designed to be uncomfortable. Set a timer for 40 minutes. Every 5 minutes, complete 400m on the SkiErg. Fill the remaining time with alternating Wall Balls and Farmers Carry. There is no rest. The SkiErg intervals are non-negotiable regardless of how the carries are going.
The mental challenge isn't the physical volume. It's making pacing decisions in real time while fatigued, which is precisely what rounds 5 through 8 of a real HYROX race require. You can't pace smartly if your threshold is too low to sustain any reasonable pace. This session raises that ceiling without the cumulative fatigue cost of adding stations.
6. The Efficiency Block
Spend 30 minutes on technique work only: Sled Push with controlled breathing patterns, Wall Ball timing drills (focus on the catch, not the throw), and Farmers Carry with deliberate posture checkpoints every 25m. Follow with a 3km easy run at conversational pace.

7. The Race Sim Short

8. The Aerobic Base Builder
90-minute low-intensity session: 30 minutes easy rowing, 20 minutes easy SkiErg, 20 minutes of light Farmers Carry intervals (50m walk, 30 seconds rest, repeat), 20 minutes easy running.
Elite hybrid athletes don't just train hard. They train volume at low intensity to build the aerobic base that supports everything else. This session looks unimpressive on paper.
